DC-based personal trainer Chris Perrin says to do hip bridges if you want to get your derriere round and toned. “Lie on the floor. With bent legs, place both feet flat on the floor. Both arms down, hands on each side of your hips,” he explains. “Raise your low back off the floor by pushing through the heels of the feet. Once your hips are at their highest point—without straining your back—pause and return your lower back to the floor.” And squeeze those glutes the entire time!

18.  If you experience pain while working out, STOP! Although moving slowly drastically decreases the probability of injury, common sense dictates that if you feel pain, stop and try again a week later. Maybe you weren't hydrated enough, and maybe you need to reduce the resistance. And pain is not to be confused with a "burn". The expression, "No pain, no gain" is misleading. Pain is a warning to stop. A burning sensation simply means you've worked the muscle very intensely.

You’re only a week into the program, yet you’ll begin to train different bodyparts on different days with a two-day training split (meaning the entire body is trained over the course of two days, rather than one as in the first week). Leg muscle pain, defined as “the intensity of hurt that a subject feel in his quadriceps muscles only” [26], was measured during the incremental test (at the end of each minute) and during the time to exhaustion tests (at the end of the warm-up and every 30 s) using the Cook scale [26]. Planks are a quadruple threat, and by holding one for just 30 seconds a day, you will instantly start seeing results on your abdominal muscles, arms, triceps, and core. This is the first study that has followed older adults instructed to perform MCT or HIIT over a one-year period, collected data from each exercise session they performed and provided descriptive data on their exercise patterns. The main finding is that both groups to a large degree exercised with the prescribed intensity. MCT had a higher proportion of walking sessions than HIIT, while HIIT had a higher proportion of jogging sessions than MCT. In addition, HIIT had a higher proportion of sessions with cycling, combined endurance and resistance training, swimming and dancing. In the fourth and final week of the program, you’ll train four days in a four-way split that hits each bodypart just once (except for calves and abs, which are each trained twice). Four-day splits are common among experienced lifters because they involve training fewer bodyparts (typically 2–3) per workout, which gives each muscle group ample attention and allows you to train with higher volume. As you’ll see, chest and triceps are paired up, as are back with biceps and quads with hamstrings, each a very common pairing among novice and advanced bodybuilders. 15.  Make sure you get a good night's sleep, especially on the day you've worked out. This is crucial! Repair takes place during deep sleep. Your body normally gets a few deep sleep cycles during the night. If your alarm clock cuts short or eliminates one of these cycles, it's not a good thing. On your exercise day, you'll need to get a bit more sleep than usual; plan for it! Go to sleep a little earlier. Don't worry, after an intense workout you'll have no trouble falling asleep.
